Start running with room to walk

Use a gradual run-and-walk plan instead of testing your limit every time.

Choose a beginner programme

A structured plan removes the guesswork about when to run, walk and rest. NHS Couch to 5K is one free example that combines running and walking over a series of weeks. Read its suitability guidance, especially if you have concerns about your health.

Make the route easy to repeat

Start somewhere familiar, with a surface and route you feel comfortable using. Think about crossings, light, weather and getting home. A short loop near home can be more practical than an ambitious route you have never tried.

  • Check the next session before leaving.
  • Use comfortable footwear and clothes suitable for the conditions.
  • Allow walking breaks and recovery days; repeat a stage if needed.

A common mistake

Treating the programme’s calendar as a deadline you must meet despite pain or illness.
